Vegetarian protein: lentils, tofu, and a plate that fills you

Vegetarian protein is a cooked weight on a plate. The Dietary Guidelines list beans, peas, lentils, soy, eggs, and dairy (if you eat them) as protein foods. A tablespoon of lentils beside a hill of rice is a carbohydrate dinner. A 250 g ladle of dal plus 150 g extra-firm tofu is a protein dinner. What counts as a protein food

Beans, lentils, tofu, tempeh, eggs, yogurt, and cheese are the weeknight list for most vegetarian kitchens. Nuts and seeds count too, and they are easy to overeat because they are energy-dense. FoodData Central cooked lentils per 100 g are less protein-dense than chicken. That is why the serving has to be a bowl, not a garnish.

Eggs are about 6 to 7 g protein each in common FDC rows. A three-egg omelet with a can of beans is a serious plate. If eggs are out, double the lentils or the tofu. If dairy is out, skip the yogurt sauce and use lemon-tahini only if sesame is safe.

Seitan is wheat. It is high protein and useless if you need gluten-free. Keep the jobs straight. Allergies are not macros.

The RDA of 0.8 g per kilogram is a deficiency floor. People who lift often aim higher in sports-nutrition reviews. You do not need a cult number. You do need a bowl that looks like food. A macro calculator can set a dinner chunk of 25 to 50 g. Then cook until the scale agrees.

Lentils that are dinner, not soup garnish

Tofu people will actually eat

Extra-firm tofu, pressed, dried, hot pan, left alone until it releases. That crust is why people stop saying they hate tofu. Air-fryer crust works. Sauce off heat if the sauce has sugar, so you get browning first, then glaze, not burnt sugar and a pale middle.

Brands vary. Barcode the pack. Open Food Facts or the label wins over a generic FDC row if they disagree. Silken tofu is a different food. It belongs in a blender sauce, not in a stir-fry that needs chew.

Tempeh is denser. Steam or sear to tame bitterness. If soy is an allergen, this section is not your dinner. Generate chickpeas and eggs instead, or skip eggs if those are out too.

A 150 g slab of extra-firm tofu is a protein portion. Two thin slices as a garnish is a rumor. Weigh it after pressing if you care about the water you squeezed out.

Sauces, sodium, and added sugars

Teriyaki, sweet chili, and many "plant-based" bottled sauces can add as much sugar as a dessert topping. Read the FDA added-sugars line. Wheat in soy sauce is an allergen miss. AI can miss wheat in sauces. Yogurt-tahini, salsa, lemon-garlic, and a measured chili oil (if safe) keep the protein as the point.

Sodium on canned beans, tofu packs in brine, and vegetarian deli slices adds up. The Dietary Guidelines general cap is under 2300 mg a day. Rinse. Compare panels. Home-cooked lentils with salt you control are a different food from a fake-meat sausage.

Peanut butter is protein-adjacent and energy-dense. Weigh the spoon. A 32 g tablespoon is not the same as a 60 g heap. Portion estimation matters more here than on spinach.

If you use a plant protein powder, barcode the tub. Check added sugars and gums. Then go cook lentils anyway if you have 25 minutes. A dinner is nicer than a shake when the kitchen is already out.

Logging the bowl you ate

Log cooked weights. Dry lentils are not the same row as cooked. Tofu drained is not tofu fried in 2 tablespoons of oil unless you add the oil. Cook EZ cards should let you edit oil and servings. Barcode branded tofu. Use FDC for generic lentils.

Combine grains and legumes across the day if you care about amino acid patterns. You do not have to combine them in one bite for the dinner to count.
